The Cool-Down Window: A Circadian and Temperature Protocol
Most sleep advice is a list of conditions. Dark room. Cool room. No screens. It tells you what the bedroom should be like and never explains what any of it is for, how much of it you need, or — the part that turns out to matter most — when.
The Cool-Down Window takes a different route. It is built on the two physiological systems that decide how you sleep, and it teaches you to move them on purpose.
The two levers
Your circadian clock decides when sleep is biologically available, and it is set almost entirely by light. Your core body temperature rhythm decides how readily sleep arrives once you get there — it rises through the day, peaks in the early evening, and falls through the night, and sleep begins reliably on the falling part of that curve. Almost every effective piece of sleep advice you have ever read is a blunt approximation of one of those two things. Aim at them directly and you can stop guessing.
Why a warm bath makes you colder
The best-evidenced single intervention in the guide is also the one that sounds wrong. A 2019 systematic review and meta-analysis in Sleep Medicine Reviews screened over five thousand studies and found that water-based warming at 40–42.5 °C, one to two hours before bed, was associated with falling asleep roughly ten minutes faster. The timing is the tell: the effect peaks around ninety minutes later, long after you have dried off. Warming your skin opens the blood vessels in your extremities, heat escapes, and your core temperature overshoots downward — falling faster and further than it would have on its own. You have not warmed yourself towards sleep. You have accelerated the cooling curve that sleep rides in on.
Numbers instead of slogans
"Avoid blue light before bed" is directionally correct and quantitatively useless, which is why people follow it, notice nothing, and conclude that light does not matter for them. This guide uses the 2022 PLOS Biology expert consensus instead: at least 250 melanopic lux during the day, no more than 10 in the three hours before bed, and under 1 while asleep — with real-world anchors so you can hit them without owning a light meter. The evening problem turns out to be the ceiling lights, not the phone.

This is an optimization guide and it is honest about what that means. The effects are real, measured and modest — ten minutes, not an hour — and they add up when held.
